20-20-20 Rule Timer Calculator

Plan screen breaks using the 20-20-20 rule to reduce digital eye strain.
Enter daily screen hours to get break reminders and total rest time recommendations.

Break Schedule

Digital eye strain (also called Computer Vision Syndrome) affects an estimated 65–90% of people who use digital screens regularly. It results from reduced blink rate, focusing fatigue, glare, and poor viewing ergonomics. This calculator estimates your strain risk based on screen habits and recommends break schedules.

Eye Strain Risk Score (composite model): Risk Score = Screen Hours × Distance Factor × Blink Penalty + Lighting Penalty

The 20-20-20 Rule (evidence-based recommendation): Every 20 minutes, look at something at least 20 feet away for at least 20 seconds. This allows the ciliary muscles (which control lens focusing) to fully relax.

What each variable means:

  • Screen Hours — total hours per day spent on screens (monitors, phones, tablets); the primary driver of strain accumulation
  • Distance Factor — screens closer than 50 cm (20 inches) force greater accommodation effort: Factor = 1.0 at 60 cm; 1.3 at 45 cm; 1.7 at 35 cm
  • Blink Rate Penalty — normal blink rate is 15–20 times/minute; screen use reduces it to 5–7 times/minute, causing dry eyes; incomplete blinks are an additional factor
  • Lighting Penalty — working with high-contrast screens in dark rooms, or glare from windows behind the screen, increases fatigue

Ergonomic guidelines:

  • Screen distance: 50–70 cm (20–28 inches) for monitors; 30–45 cm for phones (use a stand)
  • Screen height: top of monitor should be at or slightly below eye level
  • Ambient lighting: match screen brightness to room brightness; avoid dramatic contrast
  • Blue light: screens emit 25–35% blue light; blue-light filtering glasses or night mode reduces short-wave light exposure, though evidence for fatigue reduction is mixed — the primary benefit is reduced melatonin suppression in evenings
  • Refresh rate: 60 Hz minimum; 120+ Hz noticeably reduces flicker fatigue

Worked example: Office worker: 9 hours screen time, monitor at 55 cm, poor lighting (bright window behind monitor). Risk Score = 9 × 1.05 (55 cm factor) × 1.4 (blink penalty) + 1.5 (lighting) = 9 × 1.47 + 1.5 = 13.23 + 1.5 = 14.73 / 20 — High Risk

Recommended: 20-20-20 rule strictly, anti-glare screen filter, and a desk lamp to reduce background contrast.
